Locomotion, unilateral stability and trunk control
Kettlebell, with dumbbell and bodyweight options, plus mat if needed
Warm-Up — Smooth Start
Duration: 6 minutes.
Scheme: 1 round of 6 moves.
Instructions: Move through one easy round, breathing through the nose where you can. Keep everything light and tidy, and let your range open up as you go.
Control Circuit
Time: 18 minutes.
Format: Circuit
Scheme: 3 rounds, 45s work / 15s rest.
Instructions: Complete 3 rounds across all 6 stations. Rest 15 seconds after each one and take the transitions calmly. Use a load that lets you stay springy, balanced and technically clean throughout.
Beginner Level
Do 2 rounds instead of 3 in the main circuit, 1 round instead of 2 in the finisher, and 2 rounds instead of 4 in the challenge. Reduce the load or use bodyweight where needed. If form fades, skip the challenge.
Intermediate / Advanced Options
Option 1: Add a fourth round to the main circuit.
Option 2: Make the finisher 3 rounds instead of 2.
Option 3: Use a slightly heavier kettlebell on the press and rows if control stays sharp.
Athletic Flow
Approx. 5 minutes.
Format: Flow
Scheme: 2 rounds, 40s work / 10s transition.
Instructions: Move continuously through the 3 exercises for 2 rounds. Keep the transitions to 10 seconds and stay relaxed in the shoulders. Choose smooth positions over speed and let the rhythm carry the work.
Intervals Extra
Complete the standard workout first. Add this challenge only if you still feel strong and your technique remains solid.
Time: 4 minutes.
Format: Intervals
Scheme: 4 rounds, 15s work / 5s rest.
Instructions: Run 4 quick rounds through all 3 stations. Rest 5 seconds between efforts and keep the pace snappy but controlled. Stay light on your feet and stop short of sloppy reps.
Cool-Down — Easy Landing
Duration: 4 minutes.
Scheme: 5 relaxed holds.
Instructions: Let the heart rate settle and breathe out fully on each stretch.
Focus & Benefits
Builds cardiovascular fitness, lunge stability and trunk control through crawling, pressing, rowing and anti-rotation work. The circuit and flow formats keep you moving steadily without pushing past a moderate effort. You should finish feeling switched on, mobile and nicely worked rather than emptied.
Pro Tip: On every crawl and press, exhale before you move the next limb. That little breath timing trick makes the whole session feel smoother.
