Warm-Up — Ready to Roll

Scheme: Move through 2 relaxed rounds..

Instructions: Start easy and let the body wake up gradually. Keep the pace light, the joints loose and the breathing smooth through the nose where you can.

8 forward, 8 backward

Walkouts - 6 reps
Reach long through the back of the legs

Lateral lunges - 8 reps
4 each side, shift side to side with control

Dynamic Hip Circles - 12 reps

Athletic Pace Intervals

Time Cap: 19 minutes.

Format: intervals.

Scheme: 40s work / 20s rest x 4 exercises for 4 rounds, then 3 minutes easy walking and breathing recovery..

Instructions: Stay crisp and repeatable from the first interval to the last. This should feel like quality movement practice with a cardio edge, not a race.

Beginner Level

For the main section, do 3 rounds instead of 4. In the finisher, use 30 seconds per exercise instead of 45 seconds. Skip the optional challenge, or do 4 total rounds there instead of 6.

Intermediate / Advanced Options

Option 1: Use a slightly heavier kettlebell for the suitcase deadlift and reverse lunge to knee drive.

Option 2: In the main section, keep every rest period nasal-breath only for extra control.

Option 3: In the challenge, pause for 1 second at the top of each row rep.

Flow and Float

Approx. 6 minutes.

Format: flow.

Scheme: Alternate the 2 moves continuously for 3 rounds: 45s each exercise, then 30s easy reset breathing after each round..

Instructions: Keep this silky. Let the first move stay light and rhythmic, then use the second to reconnect ribcage, trunk and breath.

Optional Control Circuit

Complete the standard workout first. Add this challenge only if you still feel strong and your technique remains solid.

Time Cap: 6 minutes.

Format: circuit.

Scheme: 30s work / 30s rest, alternate the 2 exercises for 6 total rounds..

Instructions: Only take this on if you still feel fresh and springy. Strong users should make it better, not messier: cleaner reps, calmer breathing, sharper positions.

Cool-Down — Settle and Reset

Scheme: One calm pass through the stretches..

Instructions: Let the heart rate drift down. Breathe long, soften the jaw and shoulders, and finish feeling looser than when you started.
