Recovery, mobility and reset
Kettlebell, with dumbbell and bodyweight options, plus mat if needed
Warm-Up — Gentle Wake-Up
Scheme: 1-2 easy rounds, moving steadily through all 6 drills.
Instructions: Nothing rushed here. Let your joints loosen up gradually, breathe through the nose where you can, and aim to finish warmer and more mobile rather than tired.
Reset Flow
Approx. 12 minutes.
Format: flow.
Scheme: 45s work / 15s to transition, 2 rounds.
Instructions: Move from one exercise to the next like a gentle chain. Use light kit or bodyweight only, and leave a couple of comfortable reps in reserve throughout.
Easy Control Circuit
Time Cap: 10 minutes.
Format: circuit.
Scheme: 45s work / 15s rest, 2 rounds.
Instructions: Same relaxed effort here. Prioritise tidy positions, gentle trunk tension and smooth breathing over speed.
Beginner Level
Keep the same structure, but make both 9-minute main sections lighter by using the easiest load you have and working only 35 seconds in each 45-second station. In the warm-up, do just 1 round, and in the cool-down hold each stretch for the listed time.
Intermediate / Advanced Options
Option 1: Turn the 15-second transitions in the flow into slow nasal breaths and start each station immediately.
Option 2: Add a 2-second pause at the hardest point of rows, presses and dead bugs.
Cool-Down — Long Exhale
Scheme: One calm pass through the 5 positions.
Instructions: Let the heart rate settle. Breathe slowly, soften your jaw and shoulders, and give each position time to do its job.

Pro Tip: If anything feels sticky today, slow the rep down first before adding load — calm control is the whole point of this one.
