Main Workout

Format: Continuous Flow Circuit

Time Cap: 14 minutes.

Instructions: Complete 3 rounds of the 4 stations. Work for 45 seconds at each station, allowing 15 seconds to transition. Alternate side for unilateral movements. After stations 1–4, recover for 60 seconds before beginning the next round. Use a light load, move continuously, and aim for a steady effort of around 5–6/10.

Reduce each EMOM round to 6 minutes, cut reps to 5 per station, and rest 30 seconds between stations. Keep the load light and focus on form; aim for a comfortable 5/10 effort.

Option 1: Use double KBs for KB exercises

Option 2: Do 50 seconds work, 10 seconds rest

Option 3: Do four rounds of 50 seconds work instead of 3 of 45 seconds work.

Format: Circuit – 3 rounds, 45‑second work, 15‑second rest.

Instructions: Cycle through the three exercises, focusing on smooth movement and breathing.
