Beginner Level

Do 2 rounds instead of 3 in the main section, and 1 round instead of 2 in the finisher and challenge. Reduce the load or use a simpler bodyweight version where needed. If that still feels like plenty, skip the optional challenge first.

Intermediate / Advanced Options

Option 1: Add a fourth round to the main section.

Option 2: In the challenge, complete 3 rounds instead of 2.

Option 3: Use a slightly heavier kettlebell for good mornings only if your hinge stays sharp.

3
Straight-arm sit-up with overhead reach

Time: 6 minutes.

Format: Circuit

Scheme: 40s work / 20s rest x 2 rounds.

Focus & Benefits

Builds single-leg strength, hip hinging, horizontal pulling and trunk stability through lunging, hinging, rowing and anti-extension work. The straight sets give you repeatable practice, while the flow and circuit add mobility and controlled stamina. It is a useful session for moving well under load without drifting past a sensible effort.

Pro Tip: Think of every rep as a quiet rehearsal. If you can keep the ribs down and the feet rooted, the whole session feels stronger.
