Kettlebell, with dumbbell and bodyweight options, plus mat if needed
Warm-Up — Prime and Pulse
Duration: 6 minutes.
Scheme: 2 rounds, move steadily through all 4 exercises.
Instructions: Move through two smooth rounds to raise heat and loosen hips, shoulders and ankles. Keep everything easy and continuous. Aim for crisp range rather than speed.
Earn and burn chipper
Time: 20 minutes.
Format: Chipper
Scheme: 20-minute capped chipper
Instructions: Work you way through the exercises. Rest only as needed to keep movement sharp and breathing under control. Use a load you can press and hinge cleanly every round.
Fast Full-Body Burner
Time: 8 minutes.
Format: Tabata — 20s work / 10s rest
Scheme: 20s work / 10s rest x 16 rounds, rotate through the 3 exercises.
Instructions: Work hard for each 20-second burst and rotate through the three moves until all 16 rounds are done. Take the 10 seconds fully. Keep the bell path tidy and your bodyweight reps snappy.
Optional EMOM Test
Complete the standard workout first. Add this challenge only if you still feel strong and your technique remains solid.
Time: 6 minutes.
Format: EMOM — every minute on the minute
Scheme: EMOM 6: alternate the 2 exercises for 3 rounds total.
Instructions: Start minute one with the first move, minute two with the second, and keep alternating for 6 minutes. Rest for the remainder of each minute. Choose a load that lets every rep stay solid and controlled.
Cool-Down — Reset and Unwind
Duration: 3 minutes.
Scheme: 45s each stretch.
Instructions: Breathe slowly and let your heart rate come down. Relax into each position without forcing range.
