Warm-Up — Ready the Engine

Scheme: 2 smooth rounds of all 6 exercises.

Time: Roughly 8 mins. Instructions: Move with purpose, not rush. Open the shoulders, wake up the hips and legs, and arrive at the main work feeling warm, mobile and ready to drive.

Bodyweight Squat to Lateral Lunge Flow - 8 reps

Strength Flow Drive

Time Cap: 18 minutes.

Format: Flow circuit

Scheme: 45 seconds work / 15 seconds transition × 6 exercises × 3 rounds.

Instructions: Move through the sequence as one continuous full-body flow. The positions gradually move from standing to kneeling to floor work, so transitions should feel natural. Use a load that keeps every round smooth and controlled.

Explosive hips, relaxed arms.

Front-rack reverse lunge
Alternate legs and stay tall through the rack.

Single-arm rows
Switch sides each rep. Pull towards the hip.

Half-kneeling press
Switch sides halfway. Keep ribs stacked over hips.

Glute bridge march
Finish each round with controlled glute and trunk work.

Beginner Level

Complete 2 rounds of the Strength Flow Drive instead of 3, using 30 seconds work / 30 seconds transition. Use lighter loads, choose the easier bodyweight variations where needed and keep effort around 5–6/10. Complete just 1 round of the Sharp Final Push and skip the Optional Strong Finish.

Intermediate / Advanced Options

Option 1: Use a slightly heavier load on the swings, reverse lunges and rows while keeping the full 45-second work intervals.

Option 2: Work for 50 seconds and transition for 10 seconds across all 3 rounds.

Option 3: Keep the standard timings but aim for slightly greater output in round 3 while maintaining the same movement quality.

Sharp Final Push

Time Cap: 6 minutes.

Format: circuit.

Scheme: 40s work / 20s rest, 2 rounds through all 3 exercises..

Instructions: Short, strong and tidy. Keep the pace honest and the shape of each rep solid.

Romanian deadlift - 40 seconds
Controlled hinge, stand tall each rep

Move smoothly and avoid flaring the ribs

Hollow Body Rock - 40 seconds
For the Cossack squats, make sure you are confident with the bodyweight version before adding weight.

Optional Strong Finish

Complete the standard workout first. Add this challenge only if you still feel strong and your technique remains solid.

Time Cap: 6 minutes.

Format: AMRAP.

Scheme: As many quality rounds as possible in 6 minutes..

Instructions: Optional extra for anyone feeling strong. Keep the rounds crisp and repeatable. Push the pace, but stop if your trunk position or lunge control starts to deteriorate.

Cool-Down — Settle and Breathe

Scheme: Ease the pace right down and hold each position with relaxed breathing..

Instructions: Let your heart rate drop. Long exhales, soft shoulders and a proper release through chest and hamstrings before you head on with the day.
