Approximately 47 minutes
Unilateral strength, loaded stability and full-body conditioning
Kettlebell, with dumbbell and bodyweight options, plus mat if needed
Warm-Up — Find Your Balance
Duration: 7 minutes.
Instructions: Complete 2 smooth rounds. Build the heart rate on the first two movements, then use the remaining exercises to prepare the hips, shoulders and single-leg positions for the strength work ahead.
Complex 1 — Iron Balance Strength
Approx. 20 minutes
Format: Strength circuit
Scheme: 4 rounds. Rest 30 seconds between exercises and 75 seconds between rounds.
Instructions: Use a challenging but controlled load. This is the heavy work of the session, so prioritise strong reps rather than speed.
Complex 2 — Ground Movement Engine
Time: 8 minutes
Format: Intervals
Scheme: 40s work / 20s transition × 2 rounds
Instructions: Put the weights down and change gear. Keep moving for the full 40 seconds and use the transitions to reset.
Complex 3 — Loaded Control
Time: 6 minutes
Format: Flow
Scheme: 45s work / 15s transition × 2 rounds
Complex 4 — Core Lockdown
Time: 6 minutes
Format: Intervals
Scheme: 45s work / 15s transition × 6 stations
Beginner Level
Complete 3 rounds of Iron Balance Strength instead of 4.
Complete 1 round of Ground Movement Engine.
Use easier ranges and lighter loads where needed in Loaded Control.
For Core Lockdown, work for 30 seconds and use the remaining time to recover.
Intermediate / Advanced Options
Option 1: Add a fifth round to Iron Balance Strength.
Option 2: Use a 3-second lowering phase on the rear-foot-elevated split squat.
Option 3: Complete a third round of Loaded Control.
Option 4: Add a second round of Core Lockdown after 60 seconds rest.
Option 5: Do not automatically combine all four.
Cool-Down — Level Out
Duration: 5 minutes
Focus & Benefits
Builds unilateral leg strength, loaded trunk stability and controlled overhead strength before shifting into athletic bodyweight movement and more demanding stability work. The combination gives you heavy strength, locomotion, coordination and core control without relying on the swings, cleans and squat-heavy conditioning used frequently in recent sessions.
Pro Tip: Treat Complex 1 as strength work, not conditioning. The harder you push the later blocks, the more important it is that the opening strength work stays controlled and purposeful.
