Groove Chain Quest

32 minutes, plus 4 minutes with Optional Advanced Tie
Posterior-chain hypertrophy, stability and mobility
Kettlebell, with dumbbell and bodyweight options, plus mat if needed
Warm-Up
Duration: 8 minutes.
Instructions: Complete 2 rounds of all 6 moves. Move smoothly, rest only as needed, and prepare the hips, shoulders and trunk for hinging and pulling.
Posterior Chain Ladder
Format: Descending ladder.
Time Cap: 14 minutes.
Instructions: Complete 15-12-9-6 reps of every exercise in order. Rest only after each full round if needed. Choose a load that leaves 2-3 clean reps in reserve and keep each hinge and row crisp.
Beginner Level
Use 12-9-6 instead of 15-12-9-6. Use a lighter single-arm row or supported single-arm row. Skip the Optional Advanced Tier.
Intermediate / Advanced Options
Option 1: Add one final round of 6 reps to all 4 ladder exercises.
Option 2: Keep 15-12-9-6 and use a slightly heavier kettlebell on the deadlift and glute bridge.
Option 3: In the finisher, repeat minute 3 again after minute 5 for one extra core minute.
Optional Advanced Tier
Complete the standard workout first. Add this challenge only if you still feel strong, your technique remains solid, and you want the most intense version of the session.
Format: 4-minute circuit.
Instructions: Complete 2 rounds of all 3 exercises. Rest only after each full round if needed. Stay sharp through the hinge, brace hard, and keep the pace controlled.
Core Finish
Format: EMOM, 6 minutes.
Instructions: Start a new minute on the minute. Follow the exercise shown for that minute, then rest for the remainder of the minute. Repeat for mins 4-6. Keep the trunk steady and the reps clean throughout.
Cool-Down
Focus and Benefits
Builds posterior-chain muscle and strength through controlled hinging, rowing and glute work, while unilateral loading and core training challenge trunk and shoulder stability. The descending ladder creates sustained muscular tension without rushing, and the mobility work helps restore comfortable movement through the hips, shoulders and back.
